How To Do A Fire Hydrant, According To A Personal Trainer

Real talk: Fire hydrant is a weird name for a workout move. But the quadruped (or all-fours) exercise is seriously good at targeting several key areas of your body including your glutes, hips, and core, simultaneously. This allows you to strengthen and sculpt multiple muscle groups together and save time.

Focusing on this area of your body, in particular, is important because you need your core and hip complex to act as a unit in order to transfer force between your upper and lower body during total-body strength training exercises. It’s the foundation for your entire kinetic chain, i.e. the muscles, joints, and nerves that make up your movement system.

How To Do The Fire Hydrant

  1. Start in a quadruped position with your wrists stacked directly under your shoulders and hips over your knees.
  2. Keep your belly button drawn in toward your spine, back flat, and your right leg bent at 90 degrees. Lift your leg out to your right side, stopping at hip height.
  3. Return to start. That’s one rep.
    1. Form tips: Keep a straight line from the crown of your head to your tail bone. And remember—that 90-degree angle for your knees makes all the difference. Also, always think: engaged core!

      Sets/reps for results: Three sets of 15 reps on each leg is a great place to start.

      Benefits Of The Fire Hydrant

      Being in a quadruped position mimics your most foundational gait, the crawl. When you’re on all fours, you activate your core stabilizers and strengthen your base. Aside from your abs, this move primarily targets the glutes, focusing in on the medium, maximus, and tensor fascia latae, so you can sculpt your butt from all angles.

      Plus, the lateral lift that your leg is doing away from your body (a.k.a. abduction) allows you to move in three dimension, which most people don’t commonly do! This translates to better hip mobility and flexibility so you’ll be able to perform more complex movements in this position like bird dog down the road.

      Variations Of The Fire Hydrant

      • Forearm fire hydrants: If you need an easier option, instead of doing this quadruped on your palms, lower down to your forearms to allow for more control and stability.
      • Bear crawl fire hydrants: This version is wayyy more intense. From all fours, hover your knees off the ground and then perform a standard fire hydrant. You’ll be forced to balance while stabilizing your core and glutes as you do the move.
      • Weighted fire hydrant: Wrap a resistance band around your legs above your knees or squeeze a dumbbell in the crease behind your working leg. Doing so will challenge your stability and increase your strength at the same time!

        Alternative Exercises To The Fire Hydrant

        Work the same muscles groups in different ways by doing the exercises below.

        Clamshell

        How to: Lie on your left side and place your left forearm on the floor. Bend your knees and stack your right leg on top of your left leg, with your left hip resting on the ground. Rotate your right knee towards the ceiling, keeping your feet together. Lower your leg, keeping your hips raised throughout. That’s one rep. Complete three sets of 20 reps on each side.


        Donkey Kicks

        How to: Get on all fours, with your hands stacked directly under shoulders, and knees under hips. Keeping the 90-degree bend in your right knee, slowly lift your leg straight back and up toward the ceiling. Your max height is right before your back starts to arch, or your hips begin to rotate. Return to the starting position. Repeat all reps on one side, then switch legs. Aim for three sets of 15 to 20 reps per side.


        Weighted Glute Kickback

        How to: Get on all fours on top of your mat. Tuck a two to five pound dumbbell in the crease of your right leg. Keep that leg bent at 90 degrees as you lift it behind you until your knee is in line with your hip, foot flexed. Reverse the movement to return to start. That’s one rep. Complete three sets of 10 reps on each side.


        Bird Dog

        How to: Start on all fours (i.e tabletop position) with wrists under shoulders and knees under hips. Be sure to engage your pelvic floor muscles, then raise your left arm in front of you and right leg behind, engaging your glutes to form a straight line from left hand to right foot. Hold for a second, then return to start. Repeat with opposite arm and leg. That’s one rep. Do three sets of 15 to 20 reps total.


        How To Work The Fire Hydrant Into Your Routine

        • Try it as a warm-up: Doing the fire hydrant pre-workout will ensure that your hips and core are ready to go for any exercise.
        • Use it as an active recovery exercise: In between sets of strength training exercises, perform a round of fire hydrants to help reinforce that hip and core unit and ensure that they’re loosened up and ready to activate when needed.

              Level: Beginner

              The dirty dog is a beginner level bodyweight exercise that targets the muscles in your hips, glutes, and core region. It’s an excellent exercise for improving mobility and range of motion in your hips. When done correctly, it also allows you to fire-up your core muscles, making this move an excellent choice for an abdominal workout.

              You can add the dirty dog to any dynamic warm-up routine or perform it individually. It’s an effective way to open up your hips, target your glutes, and prepare your body for physical activities that involve the lower body such as weight lifting, running, jumping, or cycling.

              Benefits

              The dirty dog is a lower body exercise that targets the muscles in your adductors and abductors (inner and outer thighs), gluteus medius and maximis, psoas, and quadriceps. Since the exercise requires you to maintain a neutral spine, you will need to engage the muscles in your core, including the deep abdominal muscles, otherwise known as your transverse abdominis.

              The dirty dog is a great move to add to your exercise line-up, especially since it involves hip extension, external hip rotation, and hip abduction.

              • Hip extension: If you need to lengthen the front of your hip, you will rely on extending the hip to get the job done. This is a common motion when walking or running.
              • External hip rotation: When you externally rotate the hip, your leg turns outward. This movement is beneficial when you need to turn your toes out while standing.
              • Hip abduction: You will use hip abduction to move your leg away from the center of your body. For example, when you need to step to the side or get out of your car.

              If you sit for several hours a day, doing a few dirty dogs can help wake-up your hips and activate your core. Try squeezing in a few moves at lunchtime or a mid-day break. 

              Strengthening your glutes and stabilizing the hips decrease low back pain, improves posture and helps you perform better in fitness and sports-related activities.

              Step-by-Step Instructions

              There are two versions of the dirty dog. The beginner version described below does not require you to extend or kick your leg out. If you want to make the move more challenging, refer to the steps in the modification and variation section.

              1. Begin in the quadruped position with your hands and knees on the floor. Use an exercise mat for cushioning.
              2. Hands should be directly beneath the shoulders and knees under the hips. Keep your gaze down or forward.
              3. Engage your core and abduct or lift your right leg away from your body. Keep your knee flexed at a 90-degree angle. Move the knee away from the body approximately 45-degrees or as high as flexibility allows.
              4. Keep your upper body and pelvis still and try to resist motion from side to side. The movement should stay in the hips. Also, keep your back neutral and do not let your waist sag or drop.
              5. Hold for 3 to 5 seconds.
              6. Reverse the movement by slowly lowering the knee back towards the floor. 
              7. Pause briefly and repeat.

              Aim for 10 repetitions on each side. Complete two to three sets for 20 to 30 reps total on each leg — rest 30 seconds between sets.  

              Common Mistakes

              In general, the mistakes that typically occur when performing the dirty dog involve the abduction portion of the movement. However, there are other mistakes you can make that will decrease the effectiveness of the exercise and potentially increase your chance of injury.

              Collapsing Your Lower Back

              When in a quadruped position, it’s easy to collapse your lower back. This can strain the muscles in the low back area. To avoid this, make sure your core muscles are engaged, your back is flat, and you have a neutral spine.

              Looking Up or Down

              When doing the dirty dog, try to keep your gaze looking forward. This keeps your neck in a neutral position. Looking up towards the ceiling or down towards the floor puts extra strain on your neck.

              Opening and Closing Too Fast

              The dirty dog is not a speed exercise. Going through the movement slowly allows you to maintain proper form and get the maximum benefits the exercise has to offer.

              Not Keeping Your Core Muscles Engaged

              Being on your hands and knees puts your body in a position that can potentially increase the tension in your lower back. By engaging your core muscles, you can keep your lower back strong, which prevents it from dipping and adding strain to the erector spinae muscles.

              Modifications and Variations

              Need a Modification?

              Standing dirty dog: If being on your hands and knees is a challenge, consider doing the dirty dog while standing.

              1. Stand with feet hip-width distance apart.
              2. Lift your right leg and abduct it out to the side. Keep the left leg steady and hips facing forward.
              3. Reverse the move by bringing the right leg towards the body and lower it until your toes barely touch the floor and repeat for the recommended reps before changing sides.

              Up for a Challenge?

              The dirty dog is not meant to be a challenging exercise, especially since it is appropriate for all fitness levels.  That said, if you want to increase the intensity, try one of the following modifications.

              • Increase the range of motion: Focus on stabilizing your abdominal and glute muscles. Keep your back flat and work on increasing the range of motion in the side abduction phase of the movement.
              • Add more reps: If you want to increase the intensity, consider adding repetitions to the exercise.
              • Extend the leg: To make it more challenging, you can also straighten your knee and extend the leg out to the side before lowering back to the starting position.
              • Use an exercise band: To add resistance, you can add a looped resistance band or min band around your legs. Resistance bands are typically categorized by color, with each color representing a different strength. To keep your posture stable, start with a lighter strength and work your way up.

              Safety and Precautions

              The dirty dog is generally a safe exercise for most fitness levels. That said, if you have knee issues, wrist pain, or low back pain, this exercise may be contraindicated. Additionally, if you have issues with your hips or knees, make sure to pay attention and address any discomfort or limited range of motion when performing the dirty dog.

              If you feel any pain while on all fours or during the movement, stop the exercise, and try the standing version. If you’re still experiencing pain, consult a physical therapist or your doctor.

Repeat two sets of 12-15 reps.

              #2 – Curtsey Lunges

              Curtsey lunges add a small amount of weight to your workout. Take a dumbbell in each hand and stand with your feet hip-width apart. Lift your left foot and step it diagonally behind you, bending your front knee as you shift your weight. Use your front working leg to lift yourself back up to the starting position. Repeat on the opposite side to complete one rep of 15.

              #3 – Booty Blaster

              The original butt blaster delivers the most effective of all glute exercises. Not only does it precisely activate the glute muscles, but it offers different resistance options beyond basic body weight. This enables you to tone and develop your gluteus maximus to its fullest extent.

              Adjust the resistance and position your knees, arms, and torso on the pads provided. Place your foot against the plate and extend your left leg up and behind you. Once fully extended, return slowly to the starting position. Repeat this movement 15 times and then switch sides.

              #4 – Donkey Kicks

              If your facility doesn’t have a Booty Blaster than you can try this basic version. It creates the same movement but doesn’t offer the same possibilities for progression since there’s no resistance involved.

              Kneel down on all fours with your arms and thighs positioned at 90 degrees to your torso. Keep your left knee bent and raise your foot towards the ceiling, as if your hip is on a hinge. The sole of your foot should be facing the ceiling at the top of the movement. Then return your leg to its starting position and repeat on the other side. Complete two sets of 12-15 reps on each side.

              #5 – Squat Jumps

              Squat jumps add an explosive element to your glute workout routine. Start from a standing position with your feet wide apart. Squat down and raise your arms forward as you move. Then jump straight into the air bringing your arms down to your sides as you do. Repeat two sets of 12-15 reps.

              #6 – Chair Kicks

              Using a chair can provide extra stability, enabling you to push your glute exercises a little further. Stand an arm’s length away from a tall chair with your hands placed on its backrest. Lean forward and raise your right leg behind you, keeping it straight and squeezing your glutes as you do so. Slowly return to the starting position and repeat two sets of 12-15 reps on each side.

              #7 – Sumo Squat

              Sumo squats test your balance and add a more dynamic element to your glute workout. Stand with your feet wide apart and your hands on your hips. Lower down to a squat position and then shift your weight to one side. Lift the opposite leg to the side whilst staying low, and then return it to the floor. Repeat on the other side and then return to a standing position. Repeat two sets of 15 reps.

              #8 – Stability Ball Leg Curls

              Stability balls can be incorporated into almost any workout and glute exercises are no exception. Lie on your back with your ankles on top of a stability ball. Lift your torso off the floor and push your hips upward, then contract your glutes so that the ball curls in towards you. Slowly return back to the starting position, then repeat two sets of 12-15 reps.

              #9 – Single Leg Squat Kicks

              Squat kicks are an upright version of the sumo squat. Begin in a standing position with your feet a little wider than hip-width apart. Hold your arms straight out in front of you and lower down into a squat. Stand back up and lift your left leg as high as you can to the side in a lateral movement. Lower it down and return to a deep squat position, then repeat with the other leg. Complete two sets of 15 reps on each side.

              #10 – Doggy Hydrant

              The doggy hydrant is exactly what it sounds like… Kneel on all fours so that your hands are aligned with your shoulders and knees are aligned with your hips. Open your left leg out to one side whilst maintaining the 90-degree angle at your left knee joint. Once your thigh is parallel to the floor, squeeze your glutes and return to the starting position. Repeat 15 times on each side.

              2. Side Leg Raise

              There are six different muscles that work in concert to rotate your legs outward from the hip. This move lights a fire under the side parts of your rear, hips, and outer thighs.
               
              Lie on left side, left arm flat overhead, and head propped up on left bicep; place right hand on floor in front of you to balance and brace yourself. With both feet flexed, lift right leg to about a 45-degree angle—about 2 to 3 feet off floor. Hold momentarily. Slowly lower. Repeat for 12 reps, then switch sides.

              Make it easier: Bend your knees and keep your feet together, only lifting your top knee up and down. The move will resemble a clam shell opening—which is what this variation of the exercise is called.

              3. Standing Hip Extension

              Whether sitting at the computer, doing chores, or shopping, we spend an awful lot of time bending at our hips. (Here are 3 stretches for tight hips. ) This can lead to tight hip joints. A Standing Hip Extension opens up those tight hip flexors and strengthens the lower back and the largest part of your butt.
               
              Stand perfectly upright, hands on hip bones, feet shoulder-width apart. Flex through right foot, and lift it off floor and raise 2 feet behind you. Slightly bend left leg. Hold momentarily then slowly draw right leg back to start. Repeat for 12 reps then switch legs.

              4. Standing Hydrant

              The standing hydrant is an essential Barre exercise that can be converted from Barre to butt-blasting bombshell. This exercise strengthens the core, hip flexors, and all parts of the butt. 
               
              Stand perfectly upright, feet shoulder-width apart, hands on hips. Lift left leg up and out to side with knee bent (imagine Fido and a fire hydrant). Stop movement and hold momentarily when thigh is parallel to floor—knee will be even with hip. Slowly bring left foot back to floor. Repeat for 12 reps then switch legs.

              Make it easier: Only lift the knee to half of the height shown in the photo.
               
              5. Standing Lateral Tap

              Stand with knees slightly bent, feet shoulder-width apart, arms bent, and fists loosely clenched in front of you. Slide left leg out to side as far as you can reach; drive left arm up and right arm back, keeping right knee slightly bent. Hold momentarily. Slowly draw left leg back to start. Repeat for 12 reps then switch legs.

              Make it easier: Keep your legs straight and lift your leg about one foot in the air, instead of sliding it out.

              After adopting this cute little dog we weren’t prepared and all he had in our yard to raise his leg on was a cinder block. He deserved better so using scrap wood my husband made a fire hydrant for him!

              4×4 Blocksof Wood

              We had a scrap piece of 4×4 about 30″ in length and simply cut 3 square blocks off to attach to the sides and top.

              The base piece on the bottom was another scrap piece of wood and totally optional unless you don’t intend to attach to the ground.

              Circles out of Squares

              With some scrap pine pieces of wood use a compass to draw circles on the square pieces of wood.

              • three that are 5-1/2″
              • two that are 3-1/2″

              Rough cut the circles with the bandsaw then smooth them with the disc sander. There will be a 5-1/2″ on the top and on both sides. There will also be a 3-1/2″ on both sides.

              Fire hydrants are traditionally red or yellow but really any color you have on hand will be fine. I had red paint but for sure your doggo won’t be complaining about your choice of color. We gave it several coats to better protect it.

              I had a corner spot of the yard I wanted to put it so I gathered supplies: landscaping fabric, border, river rock and a shovel.

              After laying down the landscaping fabric we dropped some rock to hold it in place. Then put the border in place.

              To hold the fire hydrant in place drill a hole into the bottom of the hydrant. Then hammer a metal rod into the ground and slide the hydrant onto it. It’s quite secure yet also easily removable.

              Amazon is one of the few companies that allow pets to be brought into the office. Why dogs have become a part of the corporate culture of the retailer, writes CNBC.


              From an entry in the Amazon corporate blog, it follows that the company “employs” about 6 thousand dogs.Lara Hirschfield, one of the managers, is responsible for everything related to pets in the workplace. According to her, it all started with Rufus – a corgi who appeared in the company many years ago.

              “Amazon has loved dogs from day one,” says Hirschfiel. When Amazon first started offering books to customers, husband and wife employees brought Rufus, their Welsh Corgi, to the office. The dog, which quickly fell in love in the office, became part of the team: Hirschfil recalls that employees often fooled around and asked Rufus to press the buttons on the keyboard while working.

              Rufus passed away many years ago, and can now be seen in photographs that hang on the Amazon campus in Seattle, as well as on the website page that indicates a 404 error. One of the buildings on the campus was named after him by the company management.

              Now every Amazon employee can bring a dog to work. They can get free dog food at special racks on campus, and there is a playground for dogs on the 17th floor. There are fake fire hydrants, decorative ponds, and animal rest areas.
